Recovery is not what happens when training stops. It is part of the training. For young athletes, three recovery levers do the heavy lifting: sleep, fueling, and managing training load. Get them right and performance improves while injury risk drops. Get them wrong and even great practice habits stall.

How much sleep do young athletes need?

The American Academy of Sleep Medicine recommends that teenagers ages 13-18 sleep 8-10 hours per 24 hours, and the CDC puts children ages 6-12 at 9-12 hours, for optimal health. The problem is that most teens miss it. In national data, about 69% of high school students reported sleeping fewer than 8 hours on an average school night.

Does sleep actually affect performance?

Yes. In a well-known Stanford study (Mah et al., 2011), collegiate basketball players who extended their sleep toward 10 hours in bed for 5-7 weeks ran faster timed sprints and improved free-throw and three-point accuracy by roughly 9%. Those athletes were college-aged, so treat it as strong evidence for the sleep and performance link rather than a teen-specific result. The direction is clear either way: more quality sleep, better performance.

Can too little sleep cause injuries?

It's associated with them. A study of 112 adolescent athletes (Milewski et al., 2014) found that those who slept fewer than 8 hours a night were 1.7 times more likely to be injured than those who slept 8 or more. A 2019 systematic review of adolescents reached the same conclusion. Sleep is one of the cheapest injury-prevention tools available.

What is load management, and why does it matter?

Load management means keeping training volume and intensity in a range the body can absorb. It matters because an estimated 50% of youth sports injuries are overuse injuries, according to the American Academy of Pediatrics. Widely cited expert guidance from the National Athletic Trainers' Association: keep weekly hours of organized sport at or below the athlete's age in years (a 12-year-old, no more than about 12 hours a week), take at least 1-2 rest days per week and 2-3 months off from a given sport per year, and increase weekly training load gradually, a common rule being no more than about 10% at a time.

A case-control study of athletes ages 7-18 (Jayanthi et al., 2015) found that those who played more weekly hours than their age had higher odds of serious overuse injury. Treat these as expert consensus rather than iron law, but they are a sound starting point.

How should athletes refuel after training?

Recovery nutrition rebuilds muscle and restores energy. Sport nutrition guidelines from the American College of Sports Medicine and the Academy of Nutrition and Dietetics suggest about 1.2-2.0 g of protein per kg of body weight per day, with roughly 15-25 g (0.25-0.3 g/kg) of quality protein in the 0-2 hours after hard exercise, repeated across the day. Carbohydrate is the primary fuel; pair carbs with protein after training to refill energy stores, which refill fastest when you eat early. For fluids, drink about 16-24 oz for every pound of body weight lost during exercise.

One note: these are general sport-nutrition figures, not pediatric-specific prescriptions. A young athlete's plan should be individualized, ideally with a qualified sport dietitian.
